Protein is a macronutrient made from amino acids—the building blocks your body uses to build, repair, and run tissues such as muscle, skin, organs, enzymes, and antibodies. You get protein from foods including meat, fish, dairy, eggs, beans, lentils, soy, nuts, and seeds.
You do not need to be an athlete or buy a powder to care about protein. Everyone needs it; the useful questions are how much suits you and how to get it from ordinary meals.
What is protein made of?
Picture protein as a necklace and amino acids as its beads. Digestion separates those beads so your body can rearrange them into the proteins it needs.
Humans use 20 amino acids to make proteins. Your body produces 11; the other nine are essential amino acids that must come from food. Your tissues are continually rebuilt, and there is no dedicated protein storage tank, so a regular supply matters.
Complete proteins provide all nine essential amino acids in adequate proportions. Animal and soy foods generally do. Other plant foods vary, but the Academy of Nutrition and Dietetics says well-planned vegetarian and vegan diets can meet protein needs. Variety across the day is enough; you need not pair specific foods at every meal.

What does protein do in your body?
Protein does much more than build muscle:
- Builds and repairs tissue. That includes muscle, skin, connective tissue, and organs.
- Makes enzymes and hormones used in processes from digestion to blood-sugar regulation.
- Supports your immune system. Antibodies are proteins.
- Transports substances. Hemoglobin carries oxygen; other proteins move nutrients and regulate fluid balance.
- Supports growth and recovery through childhood, pregnancy, aging, illness, and injury.
During weight loss, protein can improve fullness and help retain lean tissue, especially alongside resistance training. Heather Leidy and colleagues reviewed this evidence in The American Journal of Clinical Nutrition. Protein is not a fat burner, however: weight loss still requires an energy deficit.
How much protein do you need each day?
There is no honest target for everyone. The National Academies' adult Recommended Dietary Allowance (RDA) is 0.8 grams per kilogram per day. It is a baseline for nearly all healthy adults, not a personalized dieting or training target.

Which foods are the best sources of protein?
The biggest protein number does not automatically make the best food. Harvard's Nutrition Source calls this the protein "package": beans bring fiber, oily fish brings omega-3 fats, and processed meat can bring substantial sodium and saturated fat.

The NHS Eatwell Guide recommends varied sources and highlights fiber-rich beans and pulses. Rotate seafood, poultry, eggs, dairy or fortified alternatives, legumes, and soy rather than defaulting to processed meat.
For vegetarian or vegan meals, start with tofu, tempeh, lentils, beans, edamame, textured vegetable protein, or seitan. Nuts and seeds are useful additions but less efficient as the sole source. The high-protein foods guide compares more options by serving and calorie efficiency.
Protein powder is optional. It is convenient when appetite or time makes meals difficult, but equivalent food protein works too. Check its serving, added sugar, ingredients, and quality.
How should you spread protein across the day?
Daily total matters most, but spreading protein across meals is easier than chasing a dinner shortfall and supports people training to retain muscle. The International Society of Sports Nutrition and a review by Brad Schoenfeld and Alan Aragon support this approach.
Here are two workable ways to distribute the same daily total:

Perfection is unnecessary. If breakfast is low in protein, improve that meal first instead of rebuilding your whole diet overnight.
Which protein myths can you ignore?
Does protein damage healthy kidneys?
Kidney disease and healthy kidneys are different situations. People with chronic kidney disease may need an individualized intake and should speak to their doctor or renal dietitian. In healthy adults, Michaela Devries and colleagues' Journal of Nutrition meta-analysis found no difference in kidney-function changes between higher- and lower-protein diets. Mayo Clinic makes the same distinction.
That does not make more automatically better: very high intakes can crowd out fiber-rich foods and make balance harder.
Can your body absorb only 30 grams at one meal?
No. Digestion does not stop after 30 grams. The myth confuses absorption with the amount that maximally stimulates muscle-building at one moment; protein beyond it still has uses.
Schoenfeld and Aragon conclude that a useful meal amount depends on body size, daily intake, meal pattern, and training. Spread protein if helpful, but 30 grams is not a waste line.

Can you get enough protein without meat?
